Plant Protein (Pea / Rice Blend)
A pea-and-rice blend closes the amino-acid gaps each has alone and matches whey for muscle when you take a slightly bigger scoop.
Randomised trials and meta-analyses show plant protein supplementation supports lean mass and strength comparably to whey when total protein and leucine are matched — the differences that appear in short trials mostly vanish once dose is equalised. Slightly lower digestibility (DIAAS) and leucine content are the real, modest disadvantages.
Single plant proteins are individually incomplete: pea is rich in lysine but low in methionine; rice is the mirror image. Blended, they cover the full essential amino-acid profile. The old claim that plant protein can't build muscle is dead — head-to-head trials show pea protein matching whey for lean mass and strength when dose is matched for leucine. The honest caveats are that plant proteins are slightly less digestible and lower in leucine per gram, so you need a bit more, and that heavy-metal contamination is a genuinely bigger issue for plant powders because the plants take metals up from soil. Third-party testing isn't optional here.
- Form
- A pea + rice blend (roughly 70:30) is the practical default. Soy protein isolate is also complete and well studied but polarises people. Single-source pea is fine if you eat varied protein elsewhere. Insist on NSF Certified for Sport, Informed Sport or a published heavy-metal panel — Clean Label Project testing has repeatedly found lead and cadmium higher in plant powders than dairy ones.
- Dose
- 25–40 g per serving — aim for the upper end of whey's range, since leucine content and digestibility are lower. Around 30–40 g gets you the leucine equivalent of 25 g of whey.
- Timing
- Any time; same as whey. Total daily protein matters more than timing.
- Schedule
- Daily as needed to hit your protein target. No cycling.
- Side effects
- Bloating and gas are common early on (the fibre and oligosaccharides), and usually settle. Gritty texture is the main complaint. No systemic effects at normal intakes.
- Interactions
- None meaningful. The phytates in plant proteins modestly reduce non-haem iron and zinc absorption — take iron or zinc supplements a couple of hours apart.
- Contraindications
- Pea or soy allergy. Chronic kidney disease needs medical guidance on total protein load (as with any protein).
- Lab markers
- None routine. If you're vegan and relying on plant protein broadly, it's worth tracking B12, ferritin and zinc — deficiencies there are about the wider diet, not the powder.
- Food sources
- Lentils, chickpeas, beans, tofu, tempeh, edamame, seitan. Whole-food legumes bring fibre and micronutrients the isolate strips out — the powder is for convenience, not replacement.
Pairs with
Creatine (vegetarians and vegans start with lower muscle creatine stores and tend to respond more). Vitamin B12, iron and zinc if you're plant-based generally. Leucine if you're using a single-source plant protein at a lower dose.
