An essential nutrient grouped with the B-vitamins. Builds cell membranes, makes the neurotransmitter acetylcholine, and prevents fatty liver. Most people are short.

Strong for fatty-liver prevention and reversal in deficient states; strong as a pregnancy-essential nutrient for fetal brain development. Moderate for cognitive enhancement in healthy adults (alpha-GPC has the most data for acute focus; citicoline for sustained use). Building results: 2–8 weeks.

Choline is required for three things you can't function without: phosphatidylcholine (the main fat in every cell membrane), acetylcholine (the neurotransmitter that drives memory, attention, and muscle contraction), and the export of fat from the liver (without choline, fat accumulates as non-alcoholic fatty liver). The body makes a small amount but not enough — it's officially an essential nutrient. The Institute of Medicine set an Adequate Intake of 425 mg (women) / 550 mg (men) per day; most Americans get less than half of that. Pregnancy and lactation dramatically increase requirements.

Form
Citicoline (CDP-Choline) — best for cognitive use. Crosses the blood-brain barrier well, mildly stimulating. Alpha-GPC — also brain-targeted, more potent acetylcholine precursor, the form used in studies on cognition and power output. Choline bitartrate — cheap, systemic (doesn't cross BBB as well), good for liver/general support. Phosphatidylcholine — liver-supportive, slower acting.
Dose
Citicoline: 250–500 mg/day. Alpha-GPC: 300–600 mg/day. Choline bitartrate: 500–1,000 mg/day. Total choline intake target (food + supplement): 425–550 mg/day for adults, higher in pregnancy.
Timing
AM with food. Alpha-GPC and citicoline can be mildly stimulating — not at night for sensitive people.
Schedule
Daily.
Side effects
Fishy body odor at high doses (especially from choline bitartrate or phosphatidylcholine — bacteria metabolise excess to trimethylamine). Headache, insomnia, GI upset in some.
Interactions
Methotrexate depletes choline. Anticholinergic medications may oppose choline's effects (and vice versa — beneficial direction).
Contraindications
Trimethylaminuria (rare genetic 'fish odor syndrome'). Caution at very high doses with depression history — paradoxical lowering of mood reported in some.
Lab markers
Plasma free choline (rarely tested). Liver enzymes (ALT, AST) — choline deficiency manifests as fatty liver. Some labs offer phosphatidylcholine panels.
Food sources
Egg yolks (the richest source — 2 eggs hits ~50% of daily need), beef liver, beef, chicken liver, salmon, shrimp, soybeans (incl. tofu), wheat germ, quinoa, broccoli, Brussels sprouts, peanuts. People who don't eat eggs or liver almost always under-consume choline.

Methylation cofactors — TMG (betaine) spares choline by donating methyl groups itself; folate and B12 complete the methylation cycle. Omega-3 DHA (membrane fatty acid that partners with phosphatidylcholine). Uridine + DHA + choline is a known synaptic-density stack (Sarter et al.).
