Beta-Alanine
A precursor to carnosine, the muscle buffer that delays fatigue. The supplement that gives you the tingles — and modest but real performance gains.
Multiple meta-analyses confirm 2–4% performance improvement in efforts lasting 1–4 minutes (high-intensity intervals, sprinting, rowing, high-rep weight training). No benefit for very short (single rep) or very long (>10 min) efforts. Effects: 4–10 weeks to saturate muscle carnosine.
Beta-alanine is a non-proteinogenic amino acid that combines with histidine in muscle to form carnosine — a buffer that resists the lactic acid build-up driving fatigue during high-intensity efforts. Supplementing beta-alanine raises muscle carnosine by 60–80% over 4–10 weeks, which translates into measurable performance gains in efforts lasting 1–4 minutes (rowing, sprinting, high-rep weightlifting, swimming intervals). It's the supplement responsible for the harmless tingling sensation (paresthesia) in pre-workout formulas. Not useful for endurance events longer than a few minutes; not useful for pure strength (single max effort).
- Form
- Plain beta-alanine capsules or powder. Sustained-release beta-alanine (CarnoSyn SR) reduces the tingling by avoiding the spike.
- Dose
- 3.2–6.4 g/day, split into 1.6 g doses across the day to minimise tingling. Loading phase doesn't help — saturation takes 4–10 weeks regardless of dose pattern.
- Timing
- Anytime, with food. Pre-workout is convention but not necessary (it's the chronic muscle carnosine that matters, not acute presence). Split smaller doses across the day to reduce tingling.
- Schedule
- Daily, ongoing during a training cycle. Stays in muscle for ~9 weeks after stopping.
- Side effects
- Paresthesia (tingling) — face, scalp, hands — harmless but uncomfortable. Reduce per-dose to <1.6 g or use sustained-release. No other notable side effects at studied doses.
- Interactions
- Generally clean. Taurine — competes with beta-alanine for cellular uptake; if running both, separate.
- Contraindications
- None significant in healthy adults.
- Lab markers
- Muscle carnosine (research-grade, not routinely tested). Performance tracking is the practical measure.
- Food sources
- Chicken, beef, fish, pork. Vegetarians have measurably lower muscle carnosine and benefit most from supplementation.

Creatine — synergistic for high-intensity performance (creatine for the short bursts, beta-alanine for the longer ones). Sodium bicarbonate (additive buffering). Caffeine for pre-workout combos.
