Everything in one arc, in the order that pays. Nail the free fundamentals first, then measure, then fix what's broken, then — and only then — reach for the exotic. This is how you actually get world-class sleep, rather than an expensive drawer of gadgets.

Tier 1: the free fundamentals

Do these first

The non-negotiables, all free: a consistent sleep and wake time (regularity may beat duration); enough hours (7–9); bright light in the morning, dim light at night; a cool, dark, quiet room; last coffee by early afternoon, no alcohol nightcap, last big meal ~3 hours before bed; and a warm shower + wind-down. Most 'bad sleepers' are fixed right here, without spending a cent.

Tier 2: measure & fix what's broken

Then investigate

If you still sleep badly, find the cause. Track trends (not single-night scores) with a ring or watch. And if you wake unrefreshed, screen for disordered breathing — an overnight O2 ring, then a home PAT test, then a lab study. Treating an untreated snore or apnea beats every supplement in the aisle combined.

Tier 3: tune the margins

Then optimise

Only once the above is solid: the safe supplements (glycine, magnesium, ashwagandha for stress), low-dose melatonin for clock problems, breathwork and NSDR for a racing mind, CBT-I for chronic insomnia, and the worthwhile gadgets (bed cooling, weighted blanket, air quality) — with the far-out toys strictly optional. Drugs are a short-term lever, decided with a clinician.

The order that matters

Fundamentals (free) → measure & fix breathing → tune the margins. Do it in that order and you rarely need most of the toys — and the ones you do add actually work, because the foundation is already there.
